Ultra-Processed Food Can Make Overeating Easier

You can know your calorie target.

You can genuinely intend to stop eating.

And the food in front of you can still make that plan harder to execute.

That is not proof that calories do not matter. It is evidence that food can influence how easily those calories accumulate.

The misconception: all calories demand the same effort

Energy balance still determines whether body energy is stored or used over time. But "a calorie is a calorie" does not mean every food affects eating behavior in the same way.

Two diets can be designed with similar nutrient totals on paper while producing very different spontaneous intake when people are allowed to eat as much or as little as they want.

That is exactly what researchers observed in a tightly controlled inpatient trial.

The NIH study that changed the conversation

In 2019, Kevin Hall and colleagues recruited 20 weight-stable adults to live at the NIH Clinical Center for four weeks. Each participant ate an ultra-processed diet for two weeks and an unprocessed diet for two weeks, in random order.

The meals offered in the two phases were designed to be matched for presented calories, energy density, macronutrients, sugar, sodium and fiber. Participants were told to eat as much or as little as they wanted.

On the ultra-processed diet, participants consumed an average of approximately 508 additional calories per day. They ate more carbohydrate and fat, but not more protein.

Over just two weeks, participants gained about 0.9 kilograms (roughly two pounds) during the ultra-processed phase and lost about the same amount during the unprocessed phase. Differences in weight change were strongly correlated with differences in energy intake.

The food did not bypass energy balance.

It changed how much energy people chose to consume when they could eat freely.

What "ultra-processed" actually means

"Processed" is not a synonym for unhealthy.

Cooking, freezing, canning, fermenting and pasteurizing are all forms of processing. Frozen vegetables, canned beans, plain yogurt and many packaged staples can make nutritious eating safer, cheaper and more practical.

The NOVA system uses ultra-processed for industrial formulations typically made from refined food substances, additives and ingredients not commonly used in home cooking. Examples can include some packaged snacks, sweetened drinks, reconstituted meat products, confectionery and ready-to-eat composite foods.

The category is broad. Products within it can differ substantially in nutrients, purpose and likely health effect, and classification can sometimes be debatable. A label such as "ultra-processed" should therefore start a useful question, not end the entire nutrition discussion.

The study did not prove one villain

The Hall trial showed a causal difference between the two complete diets under its experimental conditions. It did not isolate one property that explains the effect.

Several factors may have contributed:

  • Eating rate: participants consumed energy faster during the ultra-processed phase.
  • Texture: softer foods can require less chewing and reach the stomach faster.
  • Energy density: the foods people actually selected differed in calories per bite, particularly when beverages were excluded.
  • Palatability and food combinations: mixtures of fat, refined carbohydrate, salt and flavor may encourage continued intake.
  • Protein appetite: if a diet offers a lower proportion of protein, people may eat more total energy while seeking a similar amount of protein.

These are plausible contributors, not a final verdict. The trial was small, lasted only four weeks and took place in a metabolic ward. The menus differed in many ways that cannot be separated perfectly from processing itself.

Newer evidence adds an important correction

A 2025 randomized crossover trial tested minimally processed and ultra-processed diets that both followed the United Kingdom's healthy-eating guidance. Fifty participants were included in the intention-to-treat analysis, and each diet lasted eight weeks in a free-living setting.

Participants lost weight on both diets. However, average percentage weight loss was greater on the minimally processed diet: about 2.06 percent versus 1.05 percent on the ultra-processed diet.

That result is useful because it defeats two simplistic claims at once:

Ultra-processed food does not make weight loss impossible.

And:

A minimally processed pattern may make greater weight loss easier, even when both patterns follow conventional healthy-diet guidance.

Do not turn this into "clean eating"

A person does not need a kitchen full of raw ingredients, unlimited time or a perfect grocery budget to improve a dietary pattern.

Convenience matters. Shelf life matters. Cost, disability, work schedules, cooking facilities, culture and food access all matter.

The useful goal is not zero ultra-processed food. It is to notice whether a few repeat foods make it unusually easy to consume a large amount of energy without lasting satisfaction, and then experiment with realistic alternatives.

Make the easier choice easier

1. Find the high-impact defaults. Look first at foods you eat frequently or in large amounts. Replacing one daily default matters more than policing an occasional treat.

2. Add structure before removing convenience. Pair a convenient item with protein, produce or a higher-fiber staple. A microwave meal plus frozen vegetables may be more realistic than cooking everything from scratch.

3. Slow the fastest foods down. Put a portion on a plate, sit down to eat and pause before returning for more. The goal is to create time for appetite signals, not to make eating joyless.

4. Use minimally processed convenience foods. Frozen fruit and vegetables, canned beans or fish, eggs, plain dairy, pre-cut produce and simple whole-grain staples can reduce preparation without turning every meal into a project.

5. Test the change against your own pattern. Compare hunger, portions, total intake and weight trend over several weeks. The best substitution is one you can afford, enjoy and repeat.
